Why Running Alone Often Fails for Weight Loss
A consistent finding in the research literature is that exercise-only interventions produce far less weight loss than expected based on the calorie math. A 45-minute run at moderate intensity burns approximately 400–550 kcal for a 75 kg runner — theoretically generating a meaningful deficit. Yet controlled trials of exercise-only interventions consistently show much smaller fat loss than predicted.
The primary explanation is compensatory eating: moderate-to-high intensity exercise reliably increases appetite hormones (ghrelin) and decreases satiety hormones (peptide YY), causing runners to eat more in the hours after their session. In many individuals, 50–100% of the calories burned in a run are compensated by additional food intake. This is not a willpower failure — it is a normal physiological response.
The solution: treat running as one component of a fat loss programme, not the programme itself. A modest dietary deficit of 300–400 kcal per day, combined with 3–5 running sessions per week, produces a combined weekly deficit of approximately 3,500–5,800 kcal — sufficient for 0.5–0.75 kg of fat loss per week.

Best Running Strategy for Fat Loss
Session Length: Longer Beats Faster
For fat loss, 40–60 minute easy runs produce more total calorie burn than 20-minute high-intensity sessions for most recreational runners. While high-intensity running burns more calories per minute, it is harder to sustain and increases appetite more than moderate-effort running. The optimal approach is 3–4 sessions per week of 40–50 minutes at conversational pace, supplemented by 1 optional higher-intensity session (intervals or tempo) for metabolic variety.
Zone 2 Running Maximises Fat Oxidation
Running at 60–70% of maximum heart rate (Zone 2) maximises the proportion of calories coming from fat oxidation. This corresponds to a pace where you can just barely hold a conversation. However, total fat burned depends on total calorie deficit — not just the fuel mix during exercise. Running in Zone 2 is recommended primarily because it is sustainable, causes minimal appetite stimulation, and produces the cardiovascular adaptations needed to run more volume over time.
