Why Macro Ratio Matters During a Calorie Deficit
A calorie deficit causes weight loss regardless of how those calories are distributed — but the macro ratio determines the composition of the weight lost. Research consistently shows that a high-protein deficit diet produces significantly better body composition outcomes than a low-protein deficit of the same calorie total: more fat is lost, and more lean muscle is retained.
Protein preserves muscle during a deficit through two mechanisms. First, it provides the amino acid substrate for muscle protein synthesis, counteracting the increased muscle protein breakdown that occurs under energy restriction. Second, its high thermic effect (20–30% of protein calories are burned during digestion) and satiety effect make the deficit easier to maintain consistently — the single most important factor for long-term fat loss success.
Carbohydrates and fat are both valid energy sources, and neither needs to be eliminated — the optimal split between them depends on personal preference, training volume, and adherence. The non-negotiable is protein.

There is no single universally optimal macro ratio for weight loss — but the research converges on a range that reliably outperforms other approaches for fat loss with lean mass preservation. The best macros for weight loss follow a high-protein, moderate-carb, moderate-fat structure:

How to Calculate Your Weight Loss Macros Step by Step
The bodyweight-based method is more precise than percentage ratios alone. Here is how to set your cutting macros from scratch:
- Calculate your TDEE. Use the TDEE Calculator to find your maintenance calories. This is the starting point for every macro calculation.
- Set your calorie deficit. Subtract 300–500 kcal from your TDEE. A 500 kcal deficit produces approximately 0.5 kg (1 lb) of fat loss per week — a sustainable rate that minimises muscle loss.
- Set protein first. Multiply your body weight in kg by 1.8–2.2 g. Multiply by 4 kcal/g to get calories from protein.
- Set fat minimum. Multiply body weight by 0.8–1.0 g/kg. Multiply by 9 kcal/g to get calories from fat.
- Fill with carbohydrates. Subtract protein and fat calories from your total. Divide the remainder by 4 to get carb grams.
Example — 75 kg, TDEE 2,500 kcal, 500 kcal deficit → 2,000 kcal:
Protein: 75 × 2.0 = 150 g → 600 kcal |
Fat: 75 × 0.9 = 68 g → 610 kcal |
Carbs: (2,000 − 600 − 610) ÷ 4 = 198 g
