What Are Macros? The Three Macronutrients Explained
Macros — short for macronutrients — are the three categories of nutrients that provide your body with energy (calories): protein, carbohydrates, and fat. Everything you eat contains some combination of these three. Unlike micronutrients (vitamins and minerals), which are needed in small amounts, macronutrients are consumed in large quantities daily because they are your body's primary fuel and structural building blocks.
Each macro provides a specific number of calories per gram — a fixed relationship that forms the foundation of any nutrition calculation:

Protein
Protein is made up of amino acids — 20 in total, of which 9 are essential (cannot be synthesised by the body and must come from food). Its primary functions are building and repairing muscle tissue, synthesising enzymes and hormones, and supporting immune function. Protein also has the highest thermic effect of any macro: your body burns 20–30% of protein calories just digesting it, compared to 5–10% for carbohydrates and 0–3% for fat.
Carbohydrates
Carbohydrates are the body's preferred fuel for the brain and central nervous system, and the primary energy source for moderate-to-high-intensity exercise. They are stored as glycogen in the liver (≈100 g) and muscles (≈400 g). When carbohydrate intake is low, performance at high intensities deteriorates noticeably — which is why carbohydrates are especially important on training days. Not all carbohydrates are equal: fibre-rich, minimally processed sources (whole grains, legumes, vegetables, fruit) digest more slowly, supporting stable blood glucose and prolonged satiety.
Fat
Dietary fat is essential for the production of steroid hormones (including testosterone and oestrogen), the absorption of fat-soluble vitamins (A, D, E, K), and the structural integrity of every cell membrane in the body. With 9 kcal per gram, fat is the most calorie-dense macro — which makes it easy to overshoot total calories without realising it, but also makes it highly efficient as a sustained energy source during low-to-moderate-intensity activity. A minimum fat intake of approximately 0.8–1.0 g/kg of body weight per day is recommended to support hormonal health.
Why Macros Matter More Than Just Calories
Total calorie intake determines whether you lose, maintain, or gain weight — but the composition of those calories (your macro split) largely determines what that weight is made of. Two people eating 2,000 kcal per day can have dramatically different body composition outcomes depending on how those calories are distributed across protein, carbs, and fat.
A high-protein diet during a calorie deficit preserves lean muscle mass and produces proportionally more fat loss, while a low-protein deficit diet leads to a mixture of fat and muscle loss. Adequate carbohydrates sustain training performance, which preserves muscle indirectly through the training stimulus. Sufficient fat supports the hormonal environment required for recovery and muscle protein synthesis.
Tracking macros — rather than only calories — also gives you significantly more control over how you feel day to day. Protein and fibre intake strongly influence hunger and satiety; carbohydrate timing affects training energy and recovery; fat intake affects hormonal balance and joint health. These effects are invisible in a calorie-only approach.
How to Calculate Your Macros Step by Step
Calculating your macros requires four steps. The first two establish your calorie budget; the last two fill it with the right amounts of each macro.
- Step 1 — Calculate your TDEE. Your Total Daily Energy Expenditure is the number of calories you burn each day. Use the TDEE Calculator to find your maintenance calories based on body weight, height, age, sex, and activity level.
- Step 2 — Set your calorie target. Decide your goal: subtract 300–500 kcal from TDEE for fat loss, add 250–400 kcal for muscle gain, or stay at TDEE for maintenance.
- Step 3 — Set protein first. Multiply your body weight in kg by 1.6–2.2 g to get your daily protein in grams. Multiply that number by 4 to find the calories protein accounts for.
- Step 4 — Distribute remaining calories between fat and carbs. Set fat at a minimum of 0.8–1.0 g/kg (multiply by 9 for fat calories). Everything left over goes to carbohydrates (divide remaining kcal by 4).
Worked example — 75 kg person, fat loss goal, TDEE 2,400 kcal:
