Why Protein Intake for Weight Loss Is Different
When you eat less food than your body burns — a calorie deficit — you lose weight. But the composition of that weight loss depends almost entirely on how much protein you eat. A deficit without adequate protein leads to a roughly equal loss of fat and lean muscle tissue. A deficit with sufficient protein intake directs the loss predominantly toward fat, while muscle is preserved or even increased.
This distinction matters for more than aesthetics. Muscle tissue is metabolically active — it burns calories at rest. Losing it during a diet lowers your basal metabolic rate (BMR), making it progressively harder to continue losing fat and easier to regain weight after the diet ends. Higher protein intake for weight loss is therefore not optional for anyone who wants sustainable, body-composition-focused results.
Protein also has two additional properties that make it the most important macro during a diet. Its thermic effect — the calories your body burns digesting it — is 20–30%, compared to 5–10% for carbohydrates and just 0–3% for fat. And protein is more satiating per calorie than any other macronutrient, suppressing hunger hormones and extending the time before your next meal. Together, these effects mean a high-protein diet actively supports compliance with the calorie deficit that drives fat loss.
How Much Protein Do You Need to Lose Weight? (The Science)
The standard RDA of 0.8 g of protein per kg of body weight is the minimum to prevent deficiency in sedentary adults — not a target for anyone actively trying to lose fat. For weight loss with muscle preservation, the evidence consistently supports a significantly higher range.
A 2016 systematic review and meta-analysis by Helms et al. in Sports Medicine, examining protein intake during energy restriction in trained athletes, found that intakes of 1.8–2.7 g/kg of body weight were most effective for preserving lean mass. A widely cited 2012 trial by Layman et al. found that a higher-protein diet (1.6 g/kg) produced significantly greater fat loss and lean mass retention compared to the standard RDA across a 16-week calorie-restricted period in overweight adults.
Based on the totality of evidence, the recommended protein intake for weight loss is:

1.8–2.2 g/kg is the recommended starting target for most active adults pursuing fat loss. Individuals in a more aggressive deficit, those who are already lean (low body fat percentage), or those training with high volume can benefit from targeting the upper range of 2.2–2.7 g/kg to maximally protect lean tissue.

How to Calculate Your Protein for Weight Loss
Setting your protein intake for weight loss takes two steps. First, establish your calorie target using your TDEE. Then, from that calorie budget, assign protein first — before allocating carbohydrates and fat.
- Step 1 — Find your TDEE. Use our TDEE Calculator to calculate your Total Daily Energy Expenditure — the number of calories you burn each day accounting for activity. Subtract 300–500 kcal to create your fat loss calorie target.
- Step 2 — Set protein in grams. Multiply your body weight in kg by 1.8–2.2. This is your non-negotiable daily protein target regardless of how many total calories you eat.

Example: a 70 kg woman with a TDEE of 2,100 kcal targeting fat loss. She reduces calories to 1,600 kcal/day and sets protein at 2.0 g/kg = 140 g protein per day. That accounts for 560 kcal (140 × 4), leaving 1,040 kcal for carbohydrates and fat — which she splits according to personal preference and training demands.
Notice that protein is set based on body weight, not as a percentage of total calories. This is intentional: as your calorie intake drops, protein as a percentage of total calories rises — but the absolute gram target stays constant, because muscle tissue does not know or care how many calories you ate today.
