Defining the Two Approaches
High-Intensity Interval Training (HIIT) alternates between short bursts of near-maximal effort (80–95% max heart rate) and periods of rest or low-intensity recovery. A typical HIIT session lasts 15–25 minutes and consists of intervals such as 30 seconds hard, 60 seconds easy, repeated 8–12 times.
Steady-State (LISS) Cardio maintains a consistent moderate effort (55–70% max heart rate) for a prolonged duration — typically 30–60+ minutes. Examples include jogging, cycling at a steady pace, elliptical training, and brisk walking.
The EPOC Claim: What the Evidence Actually Shows
The primary claim in favour of HIIT over steady-state is Excess Post-exercise Oxygen Consumption (EPOC) — the elevated metabolic rate that persists after exercise, often described as "burning calories for hours after you stop." The truth about EPOC:
- EPOC is real and measurable — HIIT does elevate post-exercise metabolism more than LISS
- However, the magnitude is modest: most studies find HIIT-induced EPOC adds 6–15% to total session calorie burn — not the dramatic "hours of fat burning" claimed in fitness marketing
- For a 250 kcal HIIT session, EPOC might add 15–37 kcal — meaningful but not transformative
- Longer LISS sessions (45–60 min) can burn significantly more total calories than shorter HIIT sessions when session duration is equated

When weekly totals are compared — accounting for recovery and session frequency — LISS cardio often produces equal or greater weekly calorie expenditure than HIIT. A person who can do 4 × 45-minute moderate runs per week burns approximately 1,680 kcal from cardio. The same person doing 2 × 20-minute HIIT sessions (the maximum recoverable frequency for most people) burns approximately 460 kcal — less than a third as much.
