Why Exercise Alone Is Not Enough — But Still Matters
Research is unambiguous: exercise alone, without dietary change, produces modest weight loss. A landmark review by Doucet et al. found that exercise-only interventions average 1–3 kg of weight loss over 6–12 months — less than most people expect. The primary reason is compensatory eating: exercise increases appetite, and most people offset a portion of the extra calorie burn through increased food intake without realising it.
This does not mean exercise is unimportant for fat loss. It means its value is not primarily in burning calories during the session — it is in preserving muscle mass during a calorie deficit, maintaining a higher resting metabolic rate, improving insulin sensitivity that facilitates fat oxidation, and supporting the long-term metabolic health that makes weight maintenance possible. Resistance Training: The Priority for Fat Loss
Resistance training — weightlifting, bodyweight exercises, machine training, resistance bands — is the highest-priority exercise modality during a fat loss phase, not despite burning fewer calories per session than cardio, but because of what it does to body composition over time.
When in a calorie deficit without resistance training, a meaningful proportion of weight lost comes from lean muscle tissue alongside fat. Studies consistently show that adding resistance training to a dietary deficit reduces the fraction of weight lost as lean mass — preserving the muscle that maintains resting metabolic rate, produces the lean "toned" physique most people target, and reduces long-term weight regain risk.
The minimum effective dose is 2–3 sessions per week covering all major movement patterns: squat, hinge, push, pull, and carry. Progressive overload — gradually increasing load or volume over time — drives adaptation. Beginners can achieve significant body recomposition (simultaneous fat loss and muscle gain) on 2–3 days of full-body resistance training per week combined with a 300–500 kcal dietary deficit.
