Why Muscle Mass Matters for Fat Loss
Skeletal muscle is the most metabolically active tissue in the body. At rest, muscle burns approximately 13 kcal/kg/day — compared to approximately 4–5 kcal/kg/day for fat tissue. This means that someone with 30 kg of lean mass burns approximately 390 kcal/day from muscle at rest, while someone with 40 kg of lean mass burns approximately 520 kcal/day — a difference of 130 kcal/day from lean mass alone, compounding over months.
During a calorie deficit without resistance training, the body catabolises both fat and lean tissue for energy. Studies show that diet-only fat loss results in approximately 25–30% of weight lost coming from lean mass — meaning 1 kg of "weight lost" includes approximately 250–300 g of muscle. Over time, this progressively lowers resting metabolic rate, making further fat loss harder and increasing the risk of weight regain.
Resistance training sends a direct muscle-preservation signal that prevents this catabolism. The mechanical stress of lifting activates mTOR signalling and increases muscle protein synthesis — signalling to the body that lean tissue is being used and must be maintained. Studies comparing dietary deficit alone vs deficit plus resistance training consistently find that the resistance training group loses significantly less lean mass and more fat as a proportion of total weight lost.

Compound Lifts: The Priority Movements for Fat Loss
For fat loss, compound movements — exercises that recruit multiple large muscle groups simultaneously — are the highest-priority exercises. They burn more calories per set than isolation exercises, produce greater hormonal response (growth hormone, testosterone), and stimulate the most lean mass for maintenance:
