WHO Guidelines for Exercise and Weight Management
The World Health Organization (WHO) and American College of Sports Medicine (ACSM) guidelines for physical activity and weight management recommend:
- 150–300 minutes per week of moderate-intensity aerobic activity (e.g., brisk walking, cycling at conversational pace) — or equivalent
- 75–150 minutes per week of vigorous-intensity aerobic activity (e.g., running, fast cycling, HIIT)
- 2+ days per week of muscle-strengthening activities covering all major muscle groups
For weight loss specifically (beyond general health maintenance), the upper end of these ranges — 250–300 minutes per week of moderate activity — is associated with meaningful weight management outcomes. Below 150 minutes/week, exercise alone produces minimal weight loss without dietary intervention.
The practical interpretation: 5 × 45–60 minute moderate-intensity sessions per week (or 3 × 45-minute vigorous sessions) meets the evidence threshold for exercise contributing meaningfully to a fat loss programme.

Minimum Effective Dose: What Research Shows
Research on minimum effective exercise dose for fat loss shows a clear dose-response relationship — more is better, up to a point. Key findings:

NEAT: Why Incidental Movement Often Matters More Than the Gym
NEAT (Non-Exercise Activity Thermogenesis) — calories burned through all non-exercise movement throughout the day: walking, standing, fidgeting, stairs, spontaneous activity — can account for 200–800 kcal/day variation between individuals, even those with identical formal exercise routines.
A person who exercises 5 days per week but sits at a desk for 9 hours per day between and after sessions has a significantly lower total daily calorie expenditure than a person who exercises 3 days per week but is on their feet all day. Two gym sessions per week cannot compensate for 70+ hours of near-complete inactivity.
Practical ways to increase NEAT without adding formal exercise sessions: stand while taking calls, take stairs instead of elevators, walk during lunch breaks, park further away, set hourly movement reminders, aim for 8,000–10,000 daily steps regardless of gym attendance.
