The Science of Training Frequency for Hypertrophy
The central question in the full body vs split debate is about training frequency — how many times per week each muscle group is stimulated. The research on this is clear and consistent: training each muscle group 2× per week produces significantly greater hypertrophy than training each muscle group 1× per week at the same total weekly volume.
The biological reason: muscle protein synthesis (MPS) — the process by which training stimulus creates new muscle tissue — is elevated for approximately 24–48 hours after a training session. A muscle trained once per week therefore spends 5–6 days per week in a baseline (non-elevated) MPS state. Training the same muscle twice per week provides a second anabolic stimulus before the first has fully subsided.
A 2016 meta-analysis by Schoenfeld et al. found that training frequency of 2× per week produced significantly greater hypertrophy than 1× per week when volume was equated. Training at 3× per week showed a trend toward additional benefit but with higher variability — suggesting that 2× per week per muscle group is the practical minimum for optimal hypertrophy, and the primary variable that split selection must satisfy.

The Major Training Split Structures
Full Body Training (2–4× per week)
Every training session targets all major muscle groups. Each session includes at least one exercise for legs (squat pattern), posterior chain (hinge/deadlift pattern), horizontal push (bench), horizontal pull (row), and vertical push/pull (overhead press / lat pulldown).
Frequency per muscle group: Equal to session frequency (2–4× per week).
Best for: Beginners (highest neural adaptation stimulus), individuals limited to 2–3 sessions per week, and those returning after a break. Also optimal for general health and strength maintenance.
Upper / Lower Split (4× per week)
Two sessions train upper body; two sessions train lower body. Each muscle group is trained 2× per week. Upper days include chest, back, shoulders, and arms. Lower days include quads, hamstrings, glutes, and calves.
Frequency per muscle group: 2× per week.
Best for: Intermediate lifters transitioning from full body programmes, individuals with 4 training days available, and those wanting to increase per-session volume without reducing frequency.
Push / Pull / Legs Split (PPL — 6× per week)
Three session types: Push (chest, shoulders, triceps), Pull (back, biceps), and Legs (quads, hamstrings, glutes, calves). The full cycle covers three sessions. Run twice per week, it produces 6 sessions and 2× frequency per muscle group.
Frequency per muscle group: 2× per week (with 6 sessions/week), or 1× per week (with 3 sessions/week — not recommended).
Best for: Intermediate to advanced lifters with 5–6 training days available, and those wanting high per-session volume with good recovery between similar sessions.
Body Part ("Bro") Split (5× per week)
Each day targets a single muscle group: Chest Monday, Back Tuesday, Shoulders Wednesday, Arms Thursday, Legs Friday. Each muscle is trained once per week with very high session volume.
Frequency per muscle group: 1× per week.
Best for: Advanced competitive bodybuilders who have been training for many years. Not recommended for most lifters because it violates the frequency principle — all that session volume is applied to a muscle that will then go unstimulated for the next 7 days.
