The Science: Frequency vs Total Volume
A critical insight from resistance training research: when total weekly volume is held constant, training frequency has a relatively modest effect on muscle growth outcomes. A person who squats 6 × 5 in one session achieves similar hypertrophy to one who splits that into 3 × 5 across two sessions — the total stimulus is similar.
Where frequency matters significantly: it determines how much volume you can recover from per session. A single session of 20 sets for the chest produces diminishing returns — the 15th to 20th sets contribute less to adaptation than the 1st to 5th, and muscle protein synthesis peaks and begins declining within 24–48 hours after each session regardless of total volume done. Distributing 16–20 weekly sets across 2–3 sessions per week is more effective than cramming them into one session per week, because each session restarts the protein synthesis response at full capacity.

Weekly Schedule Examples
3-Day Full Body (Beginner)
Monday / Wednesday / Friday — all major muscle groups each session. At least one full rest day between each lifting day. This is the optimal structure for beginners: training frequency of 3× per week per muscle group maximises neural adaptation and muscle protein synthesis in the first 6 months.
4-Day Upper/Lower Split (Intermediate)
Monday/Tuesday — upper body/lower body; Thursday/Friday — upper body/lower body. Each muscle group trained 2× per week with 72 hours recovery between the same-muscle sessions. This is the most widely used effective structure for intermediate lifters — it accommodates higher total weekly volume than full-body 3× while maintaining the 2× per week frequency that most research supports.
6-Day Push/Pull/Legs (Advanced)
Push (chest, shoulders, triceps) / Pull (back, biceps, rear delts) / Legs (quads, hamstrings, glutes, calves) × 2 per week. Each muscle group trained 2× per week with the PPL split providing high total volume through specialised sessions. Advanced lifters who can recover from and benefit from this volume and frequency.
