Dynamic vs Static Stretching: What the Research Says
The most important thing to know about stretching before lifting: static stretching reduces strength performance. Multiple studies have shown that static stretching (holding a stretch for 30+ seconds) immediately before a strength training session acutely reduces force production by 5–8% in the stretched muscle — exactly the opposite of what a warm-up should do. Static stretching has its place (post-workout, on rest days, for corrective purposes) but not immediately before lifting.
Dynamic stretching — controlled movements through a joint's full range of motion without holding the end position — does not impair strength and actively improves performance by increasing tissue temperature, improving range of motion temporarily, and activating the neuromuscular patterns relevant to the upcoming lifts.

The 3-Phase Warm-Up Structure
Phase 1 — General Warm-Up (3–5 minutes)
Raise core temperature and increase blood flow to working muscles. Options: rowing machine, stationary bike, jumping jacks, light jogging in place. Intensity: easy enough to hold a conversation, but enough to raise a light sweat. This phase prepares the cardiovascular system and reduces muscle stiffness before movement-specific work begins.
Phase 2 — Dynamic Movement Prep (5–8 minutes)
Target the joints and movement patterns you will use in the session. For a lower body session (squat/deadlift day), prioritise:
- Bodyweight hip circles — 10 each direction per hip
- Leg swings (front-back and lateral) — 10 each direction per leg
- Bodyweight squat with 2-second pause at bottom — 10 reps
- Glute bridge — 15 reps (activates glutes for deadlifts)
- Walking lunges — 10 reps per side
For an upper body session (bench/row/press day):
- Shoulder circles — 10 each direction
- Band pull-aparts — 15 reps (activates posterior shoulder)
- Wall slides — 10 reps (scapular mobility)
- Arm circles — 10 each direction
- Cat-cow — 10 reps (thoracic spine mobility)
Phase 3 — Warm-Up Sets (per compound lift)
Warm-up sets prepare the nervous system for maximum effort at working weight. The protocol for each compound lift:

For lighter accessory exercises, 1–2 warm-up sets at 50–60% working weight is sufficient. You do not need to complete this full protocol for every exercise in the session — only for the primary compound lift(s).
