The Three Categories of Running Shoes
Running shoes are divided into three primary categories based on the degree of pronation support they provide. Pronation is the natural inward roll of the foot upon landing — it is a normal shock-absorption mechanism. Problems arise when pronation is excessive (overpronation) or insufficient (underpronation/supination).

Most recreational runners (approximately 60–70%) use neutral shoes. Stability shoes are appropriate for moderate overpronators. Motion control is required only in severe cases and is increasingly replaced by stability shoes with strengthened medial posts.
How to Assess Your Gait
The most reliable method is a gait analysis at a specialist running shop. A trained fitter will watch you walk and jog on a treadmill (often with video) and identify your pronation pattern. This service is free at most specialist running retailers and takes 10–15 minutes. It is far more accurate than online self-assessment and takes body weight, running speed, and shoe history into account.
If visiting a running shop is not possible, the wet test is a rough proxy: wet the sole of your foot and step on a paper bag. A complete footprint indicates a flat arch (likely overpronator); a very narrow middle section indicates a high arch (likely supinator); a moderate curve indicates a neutral arch. This test is imprecise — use it as a starting point only, not a definitive guide.
Heel Drop: What It Is and Why It Matters
Heel drop (also called heel-to-toe drop) is the difference in stack height between the heel and forefoot of the shoe. A 10 mm drop shoe has a heel that is 10 mm taller than the toe. Most traditional running shoes have a drop of 8–12 mm; minimalist shoes range from 0–4 mm.
- High drop (8–12 mm) — Promotes heel striking; reduces strain on the Achilles tendon and calf. Appropriate for beginners and heel strikers.
- Medium drop (4–8 mm) — Versatile option for most runners; promotes a more midfoot strike pattern.
- Low drop (0–4 mm) — Encourages forefoot/midfoot striking; increases load on the Achilles, calf, and plantar fascia. Requires adaptation period of 8–12 weeks when transitioning from higher-drop shoes.
For beginners, starting with a shoe in the 8–10 mm drop range is recommended. Transitioning to a lower drop shoe too quickly is a common cause of Achilles tendinopathy and plantar fasciitis.
