The Four Pillars of Muscle Growth
Lean body mass increases through the combination of four factors, all of which are equally important:
- Progressive resistance training: Stimulus that creates micro-tears in muscle fibres, signalling adaptation.
- Adequate protein intake: Substrate for protein synthesis and muscle repair (1.6–2.2 g/kg lean mass).
- Calorie surplus or maintenance: Energy to support muscle growth without sacrificing existing tissue (300–500 kcal/day surplus).
- Quality sleep and recovery: The anabolic period when growth hormone peaks and protein synthesis accelerates (7–9 hours nightly).
Remove any one pillar and muscle growth stalls. The most common mistake is weight training without adequate protein or calories — you create stimulus but lack the raw materials and energy to build tissue.
Pillar 1: Progressive Resistance Training
Progressive resistance training means gradually increasing the challenge to muscles over weeks and months. Progression can occur via:
- More reps: From 8 reps at 100 kg to 10 reps at 100 kg on a barbell squat.
- More weight: From 100 kg to 102.5 kg on the squat, keeping reps constant.
- More sets: Adding an extra set to total weekly volume.
- More frequency: Training a muscle group 2x per week instead of 1x.
- Better form: Increasing time under tension or range of motion on an exercise.
Best practices:
- Perform 2–4 sets of compound movements (squats, deadlifts, bench presses, rows) per muscle group, 2–3x per week.
- Include 8–15 reps per set (moderate rep ranges allow heavy weights without excessive joint stress).
- Progress by 5% weight or 1–2 reps every 1–2 weeks.
- Train all major muscle groups: chest, back, shoulders, arms, legs, core.
Pillar 2: Adequate Protein Intake
Protein is the primary substrate for muscle repair and growth. The research consensus: 1.6–2.2 grams of protein per kilogram of lean body mass per day optimises muscle growth in response to training.
Example calculation: A person with 70 kg of lean body mass should eat 112–154 grams of protein daily during a muscle-building phase.
- Measure lean body mass using the Body Fat Calculator.
- Multiply by 1.6–2.2 to get your daily protein target.
- Distribute protein across 3–4 meals for optimal muscle protein synthesis (20–40 grams per meal).
- High-protein sources: chicken, fish, eggs, Greek yogurt, cottage cheese, beef, legumes, tofu.
Pillar 3: Calorie Surplus or Maintenance
Muscle growth is anabolic — it requires energy. The optimal approach:
- Calorie surplus (300–500 kcal/day): Fastest muscle growth with some fat gain. A 20–30 lb gain over 1 year of quality training will be roughly 60–70% muscle, 30–40% fat.
- Calorie maintenance: Slower muscle growth (body recomposition), but no fat gain. Body gradually shifts toward more muscle, less fat at same body weight.
- Calorie deficit: Muscle loss is likely. Only train while in deficit if your goal is fat loss, not muscle gain. Adequate protein minimises loss.

Pillar 4: Sleep and Recovery
Sleep is when the body synthesises protein into new muscle tissue and releases growth hormone. Chronic sleep deprivation sabotages muscle gain by:
- Suppressing testosterone and growth hormone.
- Elevating cortisol (catabolic hormone), promoting muscle breakdown.
- Impairing recovery and increasing injury risk.
- Increasing hunger and food cravings, making it hard to eat precisely.
Target 7–9 hours of sleep per night, with consistent bed and wake times. Sleep is as important to muscle growth as training and nutrition.
