There is no single correct answer to how many miles you should run per week — the optimal volume depends entirely on your current fitness, running history, goals, and recovery capacity. The table below provides evidence-based targets for different runner profiles. All distances shown include all running across the week, not just long runs.

The 10% Rule: How to Build Mileage Safely
The 10% rule — do not increase total weekly running distance by more than 10% from one week to the next — is the most widely applied guideline for safe volume progression. It exists because cardiovascular fitness adapts faster than tendons, ligaments, and bone. Running more than 10% more each week outpaces the structural adaptation of these tissues, creating a window of elevated stress fracture, shin splint, and tendinopathy risk.
Practical application: if you ran 30 km this week, run no more than 33 km next week. The rule applies most strictly when:
- Returning from injury or a break of 2+ weeks
- Increasing beyond 40 km/week for the first time
- Adding a new surface (e.g., starting trail running)
- Introducing a new intensity element (e.g., intervals)
The rule is also most relevant for beginners. Experienced runners with years of structural adaptation can tolerate more aggressive volume increases in certain training blocks, though they still use it as a ceiling during base-building phases.
Recovery Weeks: Building in Planned Reduction
Sustainable mileage building follows a 3:1 pattern — three weeks of progressive increase followed by one recovery week at 60–70% of peak volume. This allows accumulated tissue stress to resolve before the next building block. Skipping recovery weeks is the primary reason runners develop overuse injuries during structured training programmes.
Example 4-week mileage block for a runner targeting 50 km/week: Week 1: 38 km → Week 2: 42 km → Week 3: 46 km → Week 4 (recovery): 30 km → Week 5 begins new block at 42 km.
