Why Dietary Fat Is Essential
Fat is one of three macronutrients and is the most calorie-dense at 9 kcal per gram — more than double protein and carbohydrates. Despite this, dietary fat performs several critical physiological functions that cannot be replaced:
- Hormone synthesis: Testosterone, oestrogen, cortisol, and other steroid hormones are synthesised from cholesterol — a fat-derived compound.
- Fat-soluble vitamin absorption: Vitamins A, D, E, and K require dietary fat for absorption and transport in the body.
- Brain function: The brain is approximately 60% fat by dry weight; omega-3 fatty acids are structural components of neuronal membranes.
- Cell membrane integrity: Every cell membrane in the body is composed of a phospholipid bilayer requiring adequate dietary fat.
- Satiety and palatability: Fat slows gastric emptying, prolonging feelings of fullness and improving the palatability of meals.
Unlike carbohydrates, two fatty acids — linoleic acid (omega-6) and alpha-linolenic acid (omega-3) — are essential fatty acids, meaning the body cannot synthesise them. They must be obtained from food. A healthy fat intake per day must include sources of both.
How Much Fat Per Day? Targets by Goal
The Acceptable Macronutrient Distribution Range (AMDR) for dietary fat is 20–35% of total daily calories. For a 2,000 kcal diet, this equates to 44–78 g of fat per day. A practical minimum for hormonal health and essential fatty acid coverage is approximately 0.8–1.0 g per kg of body weight, regardless of total calorie intake.

Types of Dietary Fat: Which to Prioritise
Not all dietary fat is equivalent. The composition of your daily fat intake matters considerably for cardiovascular health, inflammation, and long-term metabolic function:

The practical takeaway: fill the majority of your daily fat intake with olive oil, fatty fish, avocado, and nuts. Limit, but do not eliminate, saturated fat from whole-food sources. Avoid industrially produced trans fats entirely — they are largely banned or restricted in many countries, but may still appear in some processed products.
