How to Use Your Bench Press Max
Your bench press one rep max (1RM) is the cornerstone of structured chest training. Rather than guessing how much weight to use each session, percentage-based programming ensures you train at the right intensity for your goal — whether that is maximum strength, muscle growth, or endurance.
For example, if your estimated bench press 1RM is 100 kg: a strength session might use 85 kg × 3–5 reps (85% 1RM); a hypertrophy session might use 72–80 kg × 8–12 reps (72–80% 1RM). The training load table above provides these calculations automatically.

These benchmarks reflect strength relative to body weight. A 80 kg man pressing 80 kg (1× body weight) is at an intermediate level; pressing 120 kg (1.5×) is advanced. Progress naturally slows as you move through levels.
How to Increase Your Bench Press Max
Consistent improvement requires three things: progressive overload, sufficient volume, and adequate recovery nutrition. Practical strategies:
- Bench press 2–3× per week — frequency drives technical improvement and volume
- Add weight in small increments — 1.25–2.5 kg per side when you can complete all target reps
- Include accessory lifts — close-grip bench, dips, and overhead press strengthen triceps and anterior deltoids
