Calorie Targets: Bulk, Cut, or Maintain?
Caloric status — the relationship between calories consumed and calories expended — is the most fundamental nutritional variable for strength training. Your goal determines your target:

Protein: The Non-Negotiable
Protein is the most critical macronutrient for strength training outcomes. It provides the amino acids required for muscle protein synthesis — the process by which training stimulus is converted into new muscle tissue and strength. Without adequate protein, training effort is largely wasted.
Evidence-based protein target: 1.6–2.2 g per kg of body weight per day.
- Below 1.6 g/kg: suboptimal muscle protein synthesis regardless of training quality
- 1.6–2.2 g/kg: the effective range for maximising muscle gain and recovery
- Above 2.2 g/kg: no additional muscle-building benefit demonstrated; excess converted to energy
- Practical target: 2.0 g/kg — covers all cases with a margin for absorption variability
Distribute protein across 3–5 meals per day. Research suggests each meal should contain at least 20–40 g of protein (≥3 g leucine) to maximally stimulate muscle protein synthesis. Carbohydrates: Fuel for Performance
Carbohydrates are the primary fuel source for high-intensity resistance training. Muscle glycogen — the stored form of glucose — is the dominant energy substrate for sets of 6–15 reps at moderate to high intensity. Insufficient glycogen availability reduces training performance: weights feel heavier, fewer reps are completed, and session quality declines.
Carbohydrate targets for strength training (total daily intake):
- Moderate volume (3–4× per week): 3–5 g/kg body weight
- High volume (5–6× per week): 5–7 g/kg body weight
- Caloric deficit: Keep carbs as high as possible within your calorie budget — reduce fat before carbs to preserve training performance
