The magnitude of these demands depends on training type and intensity: resistance training primarily elevates muscle protein synthesis and breakdown; endurance training primarily depletes glycogen. Both benefit from post-workout protein; the need for immediate carbohydrate replenishment is most acute for endurance athletes training multiple times per day or within short recovery windows.
The Anabolic Window: What the Evidence Actually Says
The idea that you must consume protein within 30 minutes of finishing a workout — the so-called "anabolic window" — has been significantly revised by more recent research. A landmark meta-analysis by Schoenfeld, Aragon, and Krieger (2013) found that total daily protein intake was a stronger predictor of muscle gain than protein timing, and that the post-exercise window was considerably wider than previously assumed.
Current evidence suggests the practical window for post-workout protein is approximately 1–2 hours after training ends — not 30 minutes. Individuals who consumed protein in the 1–2 hours before training also showed comparable muscle protein synthesis responses, because pre-workout protein remains available in the blood during and after the session.
The practical takeaway: eating a protein-containing meal within 2 hours of finishing training is a reasonable goal. Missing this window occasionally — when life intervenes — has a negligible effect on long-term muscle gain compared to the impact of consistent daily protein intake.

Optimal Post-Workout Protein: How Much and What Type
A post-workout serving of 20–40 g of high-quality protein maximally stimulates muscle protein synthesis in most adults. Research by Moore et al. demonstrated a dose-response relationship up to approximately 40 g in trained individuals — beyond this amount, additional protein does not further increase acute MPS, though it contributes to the daily total.

Post-Workout Carbohydrates: Do You Need Them?
For most people training once per day with >24 hours between sessions, glycogen replenishment is not time-critical — the body restores muscle glycogen within 24 hours when total daily carbohydrate intake is adequate. Immediate post-workout carbohydrates are most important in two specific scenarios:
- Two-a-day training or sessions less than 8 hours apart — rapid glycogen replenishment is needed for performance in the second session
- Endurance athletes completing high-volume sessions — glycogen depletion is deeper and daily carbohydrate demand is higher
