How Many Calories Do You Need to Build Muscle?
Building muscle requires a calorie surplus — eating more than your body burns — so it has the raw energy and building blocks needed for muscle protein synthesis. This calculator starts with your TDEE (Total Daily Energy Expenditure) using the Mifflin-St Jeor equation, then adds a surplus based on your chosen bulk pace.

Research shows muscle protein synthesis has an upper limit — eating far beyond a 20% surplus does not build muscle faster, it just adds more body fat. Most natural lifters build muscle fastest with a modest, consistent surplus over months, not weeks.
Protein and Macros for Muscle Building
Protein intake of 1.6–2.0 g per kg of body weight supports maximal muscle protein synthesis for most lifters — going higher provides little additional benefit. The remaining calories are split roughly 25% fat and 45% carbohydrate, since carbohydrates fuel the training volume needed to drive muscle growth. How to Use Your Bulking Plan
- Track your weight weekly — aim for 0.25–0.5% of body weight gained per week.
- Prioritise progressive overload in the gym; the surplus only works if paired with a structured training programme.
- Recalculate every 4–6 weeks as your weight increases and your TDEE rises with it.
- If your weekly weight gain exceeds 1%, drop to a leaner bulk pace to limit excess fat gain.
