Lean Bulk vs Dirty Bulk: What the Evidence Says
A "dirty bulk" — eating a large surplus with no macro control to maximise weight gain — is popular in gym culture but poorly supported by evidence. Research consistently shows that the rate of muscle protein synthesis has a ceiling. Once a sufficient calorie surplus is achieved, additional calories do not translate to proportionally more muscle; they accumulate as fat.
The evidence-based approach is the lean bulk: a modest calorie surplus of +250–400 kcal per day above TDEE. This produces a slower rate of weight gain (~0.25–0.5 kg/week) but with a much higher proportion of lean mass versus fat:
- Lean bulk (+250–400 kcal/day): ~0.25–0.5 kg/week total gain. Estimated 60–80% lean mass, 20–40% fat.
- Dirty bulk (+500–1,000+ kcal/day): ~0.5–1+ kg/week. Estimated 30–50% lean mass, 50–70% fat.

The Optimal Macro Ratio for Muscle Building
Once your calorie target is set, the macro ratio for muscle building should prioritise protein first, with carbohydrates supporting training performance and recovery:

Why Carbohydrates Are Critical for Muscle Growth
Carbohydrates play an underappreciated role in the muscle-building macro ratio. In a calorie surplus, carbohydrates are the primary fuel for resistance training sessions — the high-intensity stimulus that drives hypertrophy. Low carbohydrate availability reduces training performance, which directly limits the anabolic stimulus and therefore muscle growth potential.
Beyond training performance, insulin — stimulated by carbohydrate consumption — is a potent anti-catabolic hormone that suppresses muscle protein breakdown. Eating adequate carbohydrates around training creates a hormonal environment that supports both performance and recovery.
This is why low-carbohydrate diets are suboptimal for muscle gain: they reduce glycogen availability, compromise training output, and create a less favourable hormonal environment — despite having no protein disadvantage. Carbohydrates should be kept at 45–55% of total calories in a muscle-building phase.
