How Intermittent Fasting Actually Works
Intermittent fasting (IF) is an eating pattern that alternates between fasting periods and eating windows. It is not a specific diet — it imposes no rules about what to eat, only when. The primary mechanism through which IF produces fat loss is spontaneous calorie reduction: with fewer hours available to eat, most people naturally consume fewer total calories without actively tracking.
Additional proposed benefits — autophagy upregulation, insulin sensitivity improvement, growth hormone elevation — are real physiological effects of fasting states, but their magnitude in typical IF protocols (16-hour fasts) is modest and their practical impact on body composition is secondary to the calorie reduction effect.

The Protein Challenge: Hitting 1.6–2.2 g/kg in a Compressed Window
The greatest nutritional challenge of intermittent fasting for active individuals is protein intake. Fitting 140–180 g of protein into 2–3 meals (as required in an 8-hour window) means each meal must contain 45–90 g of protein — significantly more per meal than the standard recommendation of distributing 25–30 g across 4–5 meals.
Research on protein timing suggests that total daily protein intake matters more than distribution for most outcomes — which means IF is compatible with muscle maintenance if total daily protein is adequate. However, the anabolic stimulus is more effective when protein is spread across multiple protein-containing meals. This is the genuine trade-off of IF for muscle-building goals.
Practical strategies for hitting protein targets in IF:
- Prioritise protein at every meal — each meal within the eating window should have a substantial protein source (40–60 g) as the anchor, with carbs and fat filling remaining calories.
- Use protein powder strategically — a shake adds 25–40 g of protein with minimal volume, helping close the gap without requiring an additional full meal.
- Choose dense protein sources — chicken breast, canned fish, Greek yoghurt, cottage cheese, and eggs provide high protein per gram of food weight, allowing large protein doses without excessive food volume.
- Break the fast with protein — make the first meal of the eating window protein-dominant rather than carbohydrate-dominant.
