Why Running Breathing Feels Hard (Especially for Beginners)
At rest, you breathe 12–16 times per minute and use approximately 15% of your lung capacity. At easy running pace, respiratory rate increases to 30–40 breaths per minute and lung capacity usage rises to 60–70%. At hard running effort, you may reach 50–60 breaths per minute using 80–90% of your maximum ventilatory capacity.
For beginners, breathing difficulty during running has two causes: running too fast (above your aerobic threshold, triggering rapid CO₂ accumulation and breathlessness), and inefficient breathing mechanics (chest breathing rather than diaphragmatic breathing). Both are fixable.
The most important principle: if you cannot breathe comfortably while running, slow down. Heavy laboured breathing is not a sign of good training — it is a sign that you have exceeded your aerobic capacity and are in anaerobic territory. Diaphragmatic Breathing: The Most Efficient Technique
Most untrained people breathe using the chest — shallow breaths driven by the chest wall and intercostal muscles. Diaphragmatic breathing (belly breathing) uses the diaphragm — a large dome-shaped muscle at the base of the lungs — to draw air more deeply into the lower lobes. Each breath moves more air with less muscular effort.
How to practise diaphragmatic breathing:
- Lie on your back, one hand on your chest, one on your belly
- Inhale through the nose — the belly hand should rise, the chest hand should barely move
- Exhale fully through the mouth — the belly hand falls
- Practice 5 minutes daily until it becomes automatic
- Apply during easy runs — breathe into the belly, not into the chest
Diaphragmatic breathing during running increases tidal volume (air moved per breath), reduces breathing rate at the same effort level, and reduces perceived exertion. It takes 2–4 weeks of practice to become natural during running.

Breathing Patterns: 2:2 vs 3:2 Rhythmic Breathing
Rhythmic breathing — synchronising breath with footstrike — is used by many runners to maintain consistent breathing rhythm and reduce the risk of side stitches. Two common patterns:

The 3:2 pattern is asymmetric — the exhale lands on alternating feet across successive breath cycles — which some research suggests reduces diaphragm impact stress and side stitch frequency. However, rhythmic breathing is not essential; natural, comfortable breathing achieves the same result for most runners. If rhythmic counting disrupts concentration, simply focus on diaphragmatic technique and pace control instead.
Nose vs Mouth Breathing: What the Evidence Says
At easy pace (Zone 1–2), breathing through the nose warms and humidifies air before it reaches the lungs — reducing respiratory tract irritation, particularly in cold or dry conditions. Nose breathing also produces nitric oxide, which dilates blood vessels and improves oxygen transfer. At harder efforts (Zone 3+), the increased ventilatory demand makes mouth breathing necessary; the body naturally switches.
A practical approach: breathe through the nose when effort is easy enough to permit it; breathe through both nose and mouth at higher intensities. Do not force nose-only breathing at hard effort — it restricts airflow below ventilatory requirements and impairs performance.
