The 5-Question Plateau Diagnostic
Before changing anything in your programme, answer these five questions honestly. The answer to whichever question is "no" identifies your fix:

Cause 1: You Stopped Applying Progressive Overload
The most common cause of a plateau is not biological adaptation — it is a failure to actually apply progressive overload. Many lifters reach a weight that feels "about right," stop adding load, and train at that weight indefinitely while wondering why they have stopped getting stronger. If you have not attempted to increase the weight or reps on your main lifts in the last two weeks, this is your issue.
Fix: Return to a structured progression scheme. Add 2.5 kg to upper body lifts and 5 kg to lower body lifts each session (beginner), or every week (intermediate). If you cannot complete all reps with the new weight, reduce load by 10% and build back up — this is called a "reset," not failure.
Cause 2: Accumulated Fatigue — You Need a Deload
Accumulated fatigue is the second most common plateau cause among consistent lifters. As training stress accumulates over weeks, the central nervous system and musculoskeletal system carry increasing fatigue that masks actual fitness gains. You may be objectively stronger than 8 weeks ago but performing worse because of accumulated fatigue that has not been adequately cleared.
A deload week is a planned reduction in training volume and/or intensity, typically scheduled every 6–10 weeks. Implementation:
- Volume deload: Keep all exercises and weights the same; reduce sets by 40–50% for one week. (Preferred for most lifters.)
- Intensity deload: Keep all exercises and sets the same; reduce weight by 40–50% for one week.
- Active rest: Replace gym training with light activity (walking, swimming, mobility work) for one week.
After a deload, most lifters return to training feeling noticeably fresher and set personal records within 1–2 sessions. The deload was not wasted time — it was the intervention that allowed the training adaptations to express themselves.

Cause 3: Insufficient Nutrition
Strength gains require both adequate protein to support muscle protein synthesis and adequate total calories to fuel recovery. Common nutrition-related plateau patterns:
- Protein deficit: Below 1.6 g/kg per day, muscle protein synthesis is suboptimal. Use the Protein Calculator to verify your target and track intake against it for one week.
- Calorie deficit: Training in a large caloric deficit reduces available energy for training performance and impairs recovery. Calculate your TDEE with the TDEE Calculator — if you are consistently 500+ kcal below maintenance, strength gains will be significantly impaired.
- Pre-workout carbohydrate depletion: Glycolysis is the primary energy system for high-intensity lifting. Training fasted or carbohydrate-depleted reduces glycogen availability, limiting performance on multiple sets of compound lifts.
