The Theoretical Timeline (500 kcal/day Deficit)
The standard prediction uses the 3,500 kcal per pound / 7,700 kcal per kg estimate for fat tissue energy content. At a 500 kcal/day deficit, the mathematical result is approximately 0.5 kg/week:

Why Real Progress Takes Longer Than Predicted
Four factors consistently cause real-world weight loss to take longer than simple deficit math predicts:
- Metabolic adaptation: After 6–12 weeks, the body reduces TDEE through NEAT suppression and BMR reduction — shrinking the effective deficit even with unchanged behaviour. A 500 kcal/day deficit may become a 250 kcal/day deficit by week 16 without any dietary changes. This requires TDEE recalculation and calorie adjustment every 4–6 kg.
- Water and glycogen fluctuations: Scale weight fluctuates 1–3 kg daily due to water retention, glycogen, and food volume. Early weight loss (weeks 1–2) is partially water and glycogen release — faster than fat loss rate. Later stages show water retention masking fat loss — slower than the predicted rate. The true fat loss rate is only visible in a 4-week average trend.
- Diet breaks and non-adherence: Long programmes (20–40+ weeks) realistically include periods of lower adherence — holidays, illness, high-stress periods. A 10 kg loss goal over 20 theoretical weeks may take 28–35 weeks when real-world life is factored in.
- Body recomposition: Simultaneous muscle gain from resistance training adds weight while fat is lost. Two people with identical fat loss may show different scale weight change if one is gaining muscle — the scale weight shows less total loss, but the body composition outcome is superior.
