What Is Carb Cycling?
Carb cycling rotates carbohydrate intake across the week while keeping protein constant and adjusting fat inversely to balance total calories. The three typical day types are:
- High carb day: Aligned with the heaviest training sessions (e.g., legs, back). Maximises glycogen availability and supports muscle protein synthesis.
- Medium carb day: Used on moderate training days (e.g., upper body, cardio). Balanced energy with partial glycogen replenishment.
- Low carb day: Rest days or active recovery. Lower carbohydrates shift fuel metabolism toward fat oxidation, creating a larger caloric deficit on days when performance is not a priority.
The rationale is physiologically grounded: glycogen is the primary fuel for moderate-to-high intensity training (above ~65% VO₂max), and replenishing it on training days supports both performance and muscle protein synthesis. On rest days, glycogen stores are less critical, so carbohydrate reduction enhances fat oxidation without meaningfully impacting the next day's workout.
Carb Cycling: The Evidence
Direct randomised controlled trials on carb cycling protocols are limited. Most supporting evidence is extrapolated from:
- Glycogen research: Consistent evidence that glycogen depletion impairs training performance at intensities above ~75% VO₂max (Burke et al., 2011). High-carb training days address this mechanistically.
- Carbohydrate periodisation: Research from elite sport nutrition shows that periodising carbohydrate availability — high on hard days, low on easy days — can improve metabolic adaptations in well-trained athletes.
- Adherence data: Structured variation in dietary intake may improve long-term adherence compared to constant restriction in some populations.
The current consensus is that carb cycling is likely equivalent to a linear matched-calorie approach for fat loss and muscle gain in untrained and recreationally trained individuals. Its primary advantage is performance alignment and psychological flexibility.
